Before we get to the diet and exercise, it’s important that you know that even the best programme of diet and exercise won’t work unless you are consistent. It’s no good training hard for a few weeks, then throwing in the towel because you miss a workout or two. Every workout must build on the last one. If you miss a workout, or mess up your diet, don’t let it get you down.


With that in mind, here are the “basics” to getting in shape. Follow these to the letter, and you won’t go wrong. Forget all the complicated stuff, and just focus on being consistent. The results will come in time, if you work hard and apply yourself.

1. To gain muscle and lose fat, you must eat smaller, more frequent meals. Six smaller meals, rather than three larger ones, is the best way to do it. This isn’t always easy. If you don’t have an understanding boss, it’s difficult to sneak out of the office to eat every few hours. And it’s always a hassle to spend hours cooking and preparing food. Nobody has the time these days.

This diet provides approximately 2,000 calories, 204 grams of protein, 184 grams of carbohydrate, and 54 grams of fat.

Get proper instruction on all exercises. On the first training session, start off light, do one set per exercise. You might ache the next day, this is normal and shows you have trained well.

After a few weeks, perform two sets for each exercise. After around three months, perform a maximum of three sets per exercise. Always do an additional easy warm-up set of around 20 reps, to get the motion right and the blood into the muscle.

Add some cardiovascular work on the days you are not weight training. Stick to light jogging, cycling on the stationary bike, fast walking or the step machine. These have been shown to be some of the best exercises for burning bodyfat. Don’t waste your time with swimming.

There is no point in going to the gym just to do useless, low level, halfhearted cycling, jogging, etc. You must do it at the right intensity. Your heartbeat should be around 80% of your maximum heart rate. To measure this, you can buy one of the many heart rate monitors, sold in most sports shops or advertised in the running magazines. Most good cardiovascular machines now have built in heart rate monitors in the handgrip.

Do your cardio first in the morning, and you’ll burn a little more fat too. Plus, you’ll get it out of the way early, so the rest of the day is free.

Here’s how a typical week might look:

Dear All,

I need some serious advise, as I seem to be stuck in a rut and not
improving my shape at all.

Firstly I am 5'11 and 63K
I work out at the gym
4-5 times a week doing weight training, working on a different body part each
I run 3 times a week usually 5K each time, and cycle to work daily
approx a total of 6K.

I have just bought Maxi muscle’s Promax and
Creatamax powders and I mix them together and drink them before I do my run or
weight training.

My daily diet is typical of -

5.30am I juice 5 sticks of
Celery, half a Cucumber and a 1 lemon
7.30am I have half/full grapefruit with
quarter of a melon, mixed with a little 2% fat yogurt, and sprinkled with a
little muesli.

Lunch is always a Rivitas, with low fat Philadelphia, a little
lean ham, and peppers.

After noon snack is half a grapefruit with quarter of
a melon, mixed with a little 2% fat yogurt, and sprinkled with a little

hi, last year i wenrt into a herbal shop in my town and saw Thermobol in the
shop. i used to be very active playing rugby but through shift work i have had
to put all of that training aside for the past 4 years. Now i am changing jobs
with the intention of getting back to sports, and my biggest problem is
understanding the products and best usage.
My diet has always been a problem,
working in the industry i am in you need high carbs and comfort foods a plenty,
just to make it through the week.
Maybe you could help me with whats
products to use and what is the most effictive way to use them with training in
mind (build muscle mass, strength, speed and get rip'd.) I know its a tall order
but any advice would be great. thank you, please help!

Helen - I think you need to eat more! My gf is about 5'3", and 10st I think.
She used to go to the gym 3 times a week, do weights, swimming, cardio. She
started seeing a personal trainer. First of all he changed her exercise, she is
now doing high intense classes at her gym after doing them with him for a while.
She is doing boxercise and 'spin' (cycling) classes as well as higher intensity
weight sessions. I see many women at my gym who are happily chatting to their
friend while working out. Put some effort in and get a sweat on! You should be
breathless and be unable to talk! You only need to do 45 mins or so at a better

Typical diet she was given -
7am - Natural yoghurt with berries
/ Weetabix / 2 slices wholegrain toast with marmalade
10am - tin of tuna / 2
boiled egg whites / yoghurt with berries
1pm - chicken salad sandwich in
wholemeal bread / jacket potato with beans
4pm - 100g cottage cheese / pro...
